18 minute warmup, 4x1000s: 4:04,4:06,4:01,4:06 with only 20 seconds rest inbetween, jog down then 8x45 seconds hills, then an 800 on the track: 3:07, then a 400 in 1:27, followed by a 300. 5 minute cooldown
