Transitioning into some longer intervals here even though it's still very very hot...2x 5 laps fast (1.25 miles)
Warm up .5 miles easy
Stretch...drink etc.
If you can get to the clinic today, that would be ideal. I'm looking for 5 laps or 1.25 miles fast at 10k pace or faster....I really think you can do this at a quicker pace then ever... however since you have two of them, I want to make sure we don't go out too fast ! You've just done a HM in the 7:40's so I think if all the stars align you can hit both of these at sub 7:15 pace.
After the first 5 laps, take a good 3 min break before going again the next 5 laps.
This is definitely a speed based workout for track but can also be done on road or treadmill bc effort is what's most important. Mentally it's hard bc it's more than a mile, but just take one lap at a time..
