Warm up .5 mile easy
Run 2x .5 miles fast with 3 min rest in between (maybe low 8 pace)
Run 2x .37 miles (600m) with 2 min rest in between (maybe a touch quicker)
Run 2x .25 miles (400m) with 90 seconds rest in between
Finish 2x .12 miles (200m ) with 1 min in between
